Goal / main win: return to chest training with clean pressing volume after the September gap, prioritizing upper-chest and overall chest size.

Main win: complete 3 incline sets, 3–4 flat sets, and 3 controlled pec-fly sets. Triceps are optional after the chest work is secured.

Rules today

  • This is your first logged chest session since August 27. Rebuild cleanly instead of forcing a max.
  • Keep 1–2 clean reps in reserve on the first sets. Stop if a shoulder feels pinched or the press becomes unstable.
  • Rest about 2 minutes on presses and 60–90 seconds on flys and triceps.
  • Add reps before load. A controlled repeatable set beats a heavier grinder.
  • Dumbbell weights are recorded per hand.

Warm-up

  • 3–5 minutes easy treadmill or bike.
  • 10 slow arm circles each direction and 10 scapular push-ups.
  • Do 1–2 light incline-dumbbell ramp sets before the working sets. Do not log them.

Assisted Incline Dumbbell Chest Press — Upper-Chest Priority

How: set the bench around 30–45°. Tuck your shoulder blades, keep elbows around 45°, lower under control, and press without shrugging or banging the dumbbells together.

Target today: 3 sets × 8–10. Start with 30s. Move to 35s only while the reps stay stable and controlled.

Progress goal: beat August by getting more than 7 clean reps on at least one 35-lb set. Do not force 40s after the training gap.

Flat Dumbbell Chest Press — Chest-Mass Volume

How: keep shoulder blades tucked, feet planted, elbows around 45°, and lower under control. Do not bounce or shorten the bottom range as fatigue builds.

Target today: 3 working sets × 8–12 after one lighter feeler set if needed. Aim for clean 35s, then use 40s only if your shoulders and pressing path feel good after incline.

Progress goal: repeat 40 × 10 with cleaner control, or make all working sets land in the target range. Do not compare this with fresh flat-press numbers because incline comes first.

Machine Pec Fly — Controlled Chest Squeeze

How: keep shoulders down, use a soft elbow bend, control the stretch, and squeeze the chest for one second. Stop before the front delts take over.

Target today: 3 sets × 10–12. Build through 70–100 only while the stretch and shoulder position remain clean.

Progress goal: repeat 100 × 10 cleanly after two controlled ramping sets. Lower the load if you lose the squeeze or shoulder position.

Overhead Triceps Extension — Optional Long-Head Work

Why optional: your presses already train triceps. Complete all chest work first.

Setup: cable set to the bottom. Face away from the stack, rope behind your head, elbows high-ish and mostly fixed. Extend overhead without arching your lower back.

Target today: 2–3 sets × 10–15. Start at 40. Use 50 only if elbows and shoulders feel good and the reps remain smooth.

Single-Arm Triceps Cable Pulldown — Optional Finisher

Setup: use a single handle with the cable high. Keep the upper arm pinned beside your torso, reach a clean lockout, and control the return. Complete the listed reps on each arm.

Target today: 2 sets × 10–12 per side at 15–20. Skip this if the main chest work or overhead extensions used enough energy.
