Goal / main win: return to chest training after the July 6 session, use the available plate-loaded incline press for upper-chest work, and complete a short direct-core block.
Main win: completed flat-dumbbell work + clean plate-loaded incline-machine sets + bodyweight decline crunches.
Rules today
- This is a return session after a gap, not a make-up workout. Keep 1–2 clean reps in reserve.
- Flat dumbbells happened first because the assisted incline barbell station was unavailable.
- Treat the plate-loaded incline machine as the fatigued secondary press. Stop when your shoulders take over or form becomes ugly.
- Do not compare this machine's load directly with assisted-barbell incline numbers; the leverage and weight accounting differ.
- Rest about 2 minutes on presses and 60–90 seconds on flys, triceps, and core.
- If time or energy is low, cut triceps first—not the main chest work or decline crunches.
Warm-up
- 5 minutes easy treadmill or bike.
- 10 slow arm circles each direction and 10 scapular push-ups.
- Before the plate-loaded incline machine, use one light feeler set to learn its path; do not log it as a working set.

Plate-Loaded Incline Chest Press Machine ✅ — Substituted for Assisted Incline Barbell
Why: the assisted incline barbell station was unavailable. This machine is a suitable upper-chest press substitute; it also trains the front delts and triceps.
How: adjust the seat so the handles begin around upper-chest level. Keep shoulder blades back against the pad, chest up, wrists stacked, and elbows slightly below shoulder height. Press through the machine's upward arc without shrugging or slamming into lockout.
Target today: 3 sets × 8–12 at a moderate load. Because flat dumbbells were completed first, use clean controlled reps rather than chasing a machine-number PR.
Progress goal: establish today's machine load as a new baseline. Record the displayed/loaded weight consistently; if using plates, note whether the number is total weight or weight per side.

Flat Dumbbell Chest Press ✅ — Main Press Completed First
How: shoulder blades tucked, elbows around 45°, controlled lower, and press smoothly without banging the dumbbells together.
What happened: completed 40 × 10, 45 × 10, then tested 50 × 3 while fresh. This became today’s primary chest press because the assisted incline station was unavailable.
Progress note: 45 × 10 was strong clean volume. Treat 50 × 3 as a heavier exposure, not the new working-set target; build more controlled reps at 45 before relying on 50s.

Machine Pec Fly ✅ — Controlled Chest Squeeze
How: shoulders down, slight elbow bend, controlled stretch, then squeeze the chest for one second. Do not turn it into a front-delt movement.
Target today: 3 sets × 10–12. Build clean reps at 100 before using 110 for the final set.
Progress goal: beat 110 × 10 with 11 clean reps only if the stretch and shoulder position stay controlled.

Overhead Cable Triceps Extension — Optional
Why optional: pressing already trains triceps. Use this for long-head arm work only if the main chest work is complete and elbows feel good.
Setup: cable set low, face away from the stack, rope behind the head, elbows high-ish and mostly fixed. Extend overhead without arching the lower back.
Target today: 2–3 sets × 10–15 with a controlled stretch.

Core Block
Bodyweight Decline Crunch ❌
How: secure your feet, cross arms over chest, relax the neck, and curl the upper back toward the pelvis. Do not bounce or pull through the hip flexors.
Target today: 2–3 sets × 10–15 controlled reps.
Progress goal: add clean reps first, then gradually increase the decline angle. No added weight needed yet.

Dead Bug
How: gently brace the lower back against the floor and extend the opposite arm and leg slowly. Exhale during each extension.
Target today: 2 sets × 8–10 slow reps per side.
