Goal / main win: restart lower body after the June 25 session, protect muscle while leaning out, and add a manageable core block for the first time in this routine.
Important fat-loss note
- Core training will strengthen your abs and improve bracing, but it cannot selectively burn belly fat.
- Belly-fat loss comes from the overall trend: a modest calorie deficit, regular steps/cardio, enough protein, and consistent resistance training.
- Today’s job is to train legs and core well without turning the session into punishment.
Main win today
Controlled Leg Press + clean Romanian Deadlifts + complete the short core block.
Rules for today
- This is a rebuild day after a gap, not a max day. Leave 1–2 good reps in reserve.
- Use controlled reps and stop if knees, back, or hips feel unusual.
- Hamstrings stay in: use Romanian Deadlifts, not the hamstring curl machine that bothers your shins.
- Core work should be braced and controlled—not hundreds of rushed crunches.
- Optional finishers are the first things to cut if time or energy is low.
Warm-up
- 5–8 minutes easy bike or treadmill.
- 10 slow ankle circles per side and gentle calf mobility.
- Leg Press: 1–2 light ramp-up sets × 10–12.
- Leg Extension: 1 light ramp-up set × 12.
- Before RDLs: 8 unloaded hip hinges, then one very light practice set.

Leg Press
How: feet about shoulder-width, controlled depth, knees track over toes, push through the mid-foot/heel, and do not slam into lockout.
Target today: rebuild around the last clean working weight of 190. Start conservatively and only move toward 205 if the first sets are smooth.
Progress goal: complete 3–4 controlled working sets with no knee discomfort before adding load next time.

Romanian Deadlift — Required Hamstrings
Why: your recent stats show hamstrings are missing, and this is the preferred alternative to the curl machine.
How: soft knees, hips travel back, neutral spine, bar/dumbbells stay close, and lower for about 3 seconds. Stop the descent before your back rounds.
Target today: 3 sets × 8–10 at a moderate load. Rebuild around the previous 65–85 range rather than chasing a PR.
Progress goal: own clean reps with a controlled eccentric before increasing weight.

Leg Extension
How: smooth lift, brief squeeze at the top, controlled lower. Do not kick or slam the stack.
Target today: 3 sets × 10–12. Start around 140–160 and only use more if your knees feel fully warmed up.
Progress goal: clean, repeatable reps—not a maximal stack number.

Glute Extension — Per Leg
How: keep hips square, move through the glute, and pause briefly at the top without twisting.
Target today: 2–3 sets × 8–12 per leg at a controlled 70–85 range.

Core Block — 2 rounds to start
Purpose: build bracing, anti-extension, and anti-rotation strength. This is enough for your first consistent core addition; increase gradually rather than adding a huge ab circuit.
Decline Crunch — Bodyweight
How: secure your feet on the decline bench, cross your arms over your chest, keep your chin relaxed, and curl your upper back toward your pelvis. Do not yank your neck or bounce out of the bottom.
Target: 2 sets × 8–15 controlled reps. Use a smaller range of motion or a flatter bench if your hip flexors take over or your lower back feels uncomfortable.
Progress goal: first add clean reps, then gradually increase the decline angle. No weight is needed yet.

Dead Bug
How: lower the opposite arm and leg while keeping your lower back gently connected to the floor. Exhale as you extend.
